Badminton Fitness: Off-Court Training for Speed and Stamina

A single competitive badminton match can cover over six kilometres of stop-start movement. No wonder the player who is fitter in the third game usually wins it. A little off-court work goes a long way — here is where to focus.
Stamina: last the distance
Badminton is an interval sport, not steady jogging. Train it the same way: short, sharp efforts with recovery. Try 30 seconds hard, 30 seconds easy on a bike or as shuttle runs, repeated for 10-15 minutes. Two sessions a week transforms your third-game legs.
Speed and power: the explosive first step
- Jump squats and lunges build the leg drive behind every lunge to the net.
- Skipping trains fast, light feet.

Strength: stay injury-free
A strong core, shoulders and legs keep you moving well and out of the physio's room. Simple bodyweight work — planks, glute bridges, band shoulder exercises — a couple of times a week is plenty for most club players.
